Compound movements — exercises that use multiple joints and muscle groups simultaneously — produce dramatically better results than isolation exercises like leg extensions or cable flyes. Squat

MYTH
Lifting weights will make you bulky
FACT
Women have 15–20x less testosterone than men. The muscle hypertrophy that creates a "bulky" look requires either naturally elevated testosterone, pharmacological assistance, or years of extremely specific training with intentional caloric surpluses. A standard strength program with normal nutrition produces muscle density and definition — the "toned" look. The women in magazines who look extremely muscular train for that result specifically. It does not happen accidentally.
MYTH
Light weights and high reps are for women
FACT
This advice has no physiological basis. Muscle hypertrophy occurs across a wide rep range (6–30 reps) when sets are taken close to failure — and heavier loads with lower reps tend to produce superior strength outcomes. "Women's weights" in the 2–5 kg range never provide enough stimulus to change body composition meaningfully. The progressive overload principle — consistently increasing the challenge — is what drives results, regardless of gender.
MYTH
Cardio is better for fat loss than weights
FACT
Cardio burns more calories during a session, but strength training's effect on resting metabolic rate means it burns more calories over 24–48 hours post-workout (the "afterburn" effect, or EPOC). More importantly, strength training preserves muscle mass during a calorie deficit, which is critical — losing muscle while dieting lowers your metabolism and makes fat loss progressively harder. The research on body composition consistently shows that combining strength training with a calorie deficit produces better results than cardio alone.

Women should not do deadlifts or squats
FACT
Deadlifts and squats are not only safe for women — they are among the most beneficial exercises for women specifically, given their higher risk of osteoporosis. Heavy compound movements are one of the strongest stimuli for bone density preservation. The idea that these exercises are dangerous is based on watching people perform them incorrectly. Learned with proper form and progressive loading, they have extremely low injury rates and extraordinary long-term benefits.
MYTH
You need to train differently at different times of the month
FACT
While cycle-synced training has some research support at the margins — estrogen in the follicular phase may support slightly better strength performance — the effect size is small and varies enormously between individuals. The far more important variable is consistency. Training through your cycle (with appropriate load adjustments on days you feel poor) produces dramatically better results than skipping weeks. Most elite female athletes train through their cycles without phase-specific programming.
MYTH
Protein supplements are for men
FACT
Protein requirements for muscle growth are based on bodyweight, not gender. Women who strength train need the same relative protein intake as men — 1.6–2.2g per kg of bodyweight. If you cannot hit that from whole foods (most people cannot), a protein shake is a practical tool, not a gendered supplement. The marketing around "women's protein" is exactly that — marketing. Whey protein, creatine, and the other evidence-based supplements work the same way regardless of gender.

Women who strength train are frequently undereating — not necessarily in total calories, but in protein. The cultural norm of small salads, diet yogurt, and low-calorie meals that characterizes “healthy eating” advice for women is directly at odds with what your muscles need to grow and recover. Changing body composition through strength training requires deliberate, adequate nutrition — not restriction.

Protein is the priority. 1.6–2.2g per kilogram of bodyweight per day. For a 60 kg (132 lb) woman, that is 96–132g daily. This is the single most important nutrition variable for women who strength train. Without adequate protein, your body cannot repair and build muscle tissue, regardless of how consistently you train. Build every meal around a protein source: chicken, fish, eggs, Greek yogurt, cottage cheese, legumes, or tofu.

Do not fear carbohydrates. Carbohydrates are your muscles' primary fuel source during strength training. Low-carbohydrate diets impair performance, reduce training volume, and limit the training stimulus that drives muscle growth. Women who reduce carbohydrates significantly often experience more fatigue, worse workouts, and slower progress. Time your largest carbohydrate meal around your training session — before and/or after — to maximize energy and recovery.
